Extended exhale breathing: why the out-breath calms you

Extended-exhale breathing simply means making your out-breath longer than your in-breath - for example 4 seconds in and 6 out. The longer exhale gently nudges the body toward calm, and because there are no holds it suits almost everyone.

A 1 to 1.5 ratio (for example 4 in, 6 out) is a good start. Let the exhale be relaxed, not forced.

How to do it

  1. Breathe in for about 4
    Gently through the nose.
  2. Breathe out for about 6
    A little longer than the in-breath, soft and unforced.
  3. Repeat for a minute or two
    Let it settle into an easy rhythm.

  • Winding down before sleep.
  • A quick reset any time of day.

What the evidence suggests

Evidence: Moderate support

During exhalation the heart naturally slows, and lengthening the exhale is associated with greater parasympathetic (rest) activity. As with all slow breathing, effects are gentle and vary between people.[1][3][2]

Safety

This is one of the gentlest techniques and suits most people. Keep the exhale relaxed rather than forcing all the air out.

Beginner version

If 6 out feels long, start with 4 in and 5 out, then extend the exhale gradually.
